Heavy bag is 5.5 METs (activity code 15110) in the 2011 Compendium of Physical Activities. The arithmetic is METs × bodyweight in kilos × hours — nothing is modelled beyond that.
MET values are population averages measured on other people, and the one-MET convention assumes a resting metabolism everybody is supposed to share — which Byrne and colleagues showed runs high for most adults, by roughly 20% in calorie terms. The bias points one way, so treat this as an over-estimate rather than a figure that could be wrong in either direction. The 2024 Compendium revision moved in-ring boxing from 12.8 to 12.3 and bag work from 5.5 to 5.8; that drift between editions is the remaining uncertainty made visible.

How the math works
One line: METs × bodyweight in kilograms × hours. A MET is a multiple of resting metabolism, and the Compendium's convention defines one MET as one kilocalorie per kilogram per hour — which is what makes the arithmetic that simple.
The MET values come from the 2011 Compendium of Physical Activities (Ainsworth and colleagues), the standard reference used in exercise research. Every option in the calculator shows the activity code it maps to, so you can look it up rather than trust us.

Honest caveats
This is an estimate and it is a wide one. MET tables describe categories of activity at a typical intensity, so they cannot know that you worked harder than the average person in the study, or that you spent four of your thirty minutes retying a wrap. Two people of the same weight doing the same nominal session can genuinely differ by a third.
Which is why this page gives you no targets. There is no goal weight here, no deficit, no eat-this-back number — burn figures are the least reliable input into a nutrition plan, and building one on top of a ±30% estimate is how people end up under-fuelled. How accurate is this?+−
Treat it as an over-estimate, not a symmetric margin. The one-MET convention assumes a resting metabolism of 3.5 ml of oxygen per kilogram per minute for everybody, and Byrne and colleagues showed that assumption runs high for most adults — overstating resting energy expenditure by roughly 20% in calorie terms, and most of all for people carrying more fat mass. So the honest reading is that this number is biased high by about that much, with person-to-person variation on top. There is a neat illustration of the remaining uncertainty in the data itself: the 2024 revision of the Compendium moved in-ring boxing from 12.8 METs to 12.3 and bag work from 5.5 to 5.8. Why does sparring burn less than competitive boxing?+−
Because it is a different activity, not a lighter version of the same one. Sparring is controlled: you are working on things, resetting, talking between exchanges. A competitive round is continuous maximal output with adrenaline on top. The Compendium lists them separately at 7.8 and 12.8 METs for exactly that reason.
Does punching harder burn more calories?+−
Within a session, yes — more force and more volume mean more work done. But that is not what a MET value captures. METs describe an activity category at a typical intensity, so two people doing “bag work” for thirty minutes get the same estimate here despite one of them working far harder. It is one of the reasons the margin on this page is wide.
Should I eat back the calories this says I burned?+−
Not mechanically, and not from this number. Chasing a burn figure with food is how people end up under-fuelled without realising it, because the estimate runs high to begin with and carries wide person-to-person variation on top. Set your intake from your maintenance calories and your training load across the week, then adjust on what the scale and your training quality actually do. Persistent under-fuelling has a name — relative energy deficiency in sport — and it costs bone, hormones and performance before it costs weight.
